Yes — light from screens late in the evening can delay your body’s melatonin release, push your internal clock later, and make it harder to fall asleep. But the effect depends heavily on how bright the screen is, how close it is to your face, and how long you look at it. A dim phone held at arm’s length for a few minutes is very different from a bright tablet inches from your eyes for an hour. The good news: you don’t have to banish screens to sleep well. You mostly need to manage how much light reaches your eyes in the last hour or two before bed.

Why does blue light affect sleep at all?
Your sleep-wake cycle is governed by an internal clock that takes its cues from light. Special cells in your retina — separate from the ones you see images with — are most sensitive to short-wavelength light in the blue range (around 460–490 nanometers). When those cells detect blue-rich light, they signal your brain that it’s daytime, which suppresses melatonin, the hormone that rises in the evening and tells your body it’s time to wind down.
Screens matter because their LED displays emit a lot of short-wavelength light — phones, tablets, and laptops peak right around the wavelength your clock is most sensitive to. So a bright screen in a dark room is, in clock terms, a small artificial sunrise at the worst possible time.
In a frequently cited 2015 study published in the Proceedings of the National Academy of Sciences, Chang and colleagues had healthy adults read from a light-emitting e-reader for four hours before bed across several nights, then compared it to reading a printed book. The e-reader nights produced lower evening melatonin, a delayed circadian clock, longer time to fall asleep, less REM sleep, and reduced alertness the next morning — even though people felt more awake while reading at night (Chang et al., PNAS, 2015). That last detail is the trap: screens can make you feel alert in the moment while quietly setting you up for a worse night and a groggier morning.
How much does a normal phone actually disrupt sleep?
This is where the headlines oversimplify. The melatonin-suppressing effect is dose-dependent — it scales with how much blue-enriched light actually hits your retina. A 2015 study in Scientific Reports found that smartphone use in a bright room produced meaningful melatonin suppression, but suppression dropped off sharply at low light levels; below a certain brightness threshold, the effect was small.
More recent work points the same way. A 2023 study in Communications Biology (Schöllhorn and colleagues) found that the sleep impact of evening display light is best predicted by “melanopic” light dose — essentially how much your clock-sensing cells are stimulated — rather than by screens being inherently magical. And a 2024 systematic review and meta-analysis in the Journal of Medical Internet Research found that electronic media use before bed is consistently associated with poorer sleep, but the strength of the link depends on intensity, timing, and what you’re doing on the device.
That last point is underrated. Doomscrolling, work email, and tense group chats keep you awake partly through light — but also through arousal. A gripping show or an argument over text spikes alertness and, often, cortisol, the stress hormone that should be falling at night. The content can keep you up more than the photons do.
What does this mean for new parents?
If you’re feeding a baby at 2am, you are doing the single most circadian-disruptive thing possible: getting bright light in your eyes during the deepest part of your biological night. Phones make it worse because they’re close to your face and you tend to stare at them to stay awake through the feed.
Light at night is a real concern in the postpartum period. Researchers have noted that new parents often get too little bright light during the day and too much at night, a combination that can worsen sleep and is linked in some studies with lower mood. Expert lighting guidelines suggest keeping room light very dim — under about 10 melanopic lux — in the few hours before bed and overnight, which is far dimmer than a typical overhead light or a phone at full brightness (Brown et al., PLOS Biology, 2022).
Practical version for the night feed: keep the lights as low as you safely can, use a warm dim nightlight rather than the overhead, and if you must use your phone, drop the brightness all the way down and avoid bright, attention-grabbing content. The goal isn’t perfection — it’s getting back to sleep faster afterward. If you’re already running on fragmented nights, every minute of recovered sleep counts toward your accumulating sleep debt.
This also connects to the classic 3am wake-up: once you’re up, a bright screen can shift your clock just enough to make falling back asleep harder than it needed to be.
What does this mean during perimenopause?
In perimenopause, sleep is already more fragile. Falling estrogen and progesterone disrupt sleep architecture, and night sweats and temperature swings pull many women out of sleep in the early morning hours. When that happens, the instinct is to reach for the phone — to check the time, scroll until drowsy, or distract from the discomfort.
The problem is that this stacks two disruptors. You’re awake when your sleep drive is already low, and you’re adding clock-shifting light on top of a system that’s struggling to consolidate sleep in the first place. Because the circadian clock tends to advance (shift earlier) with age, an extra dose of late-night light can nudge it further out of sync, reinforcing early waking.
The fix is the same in spirit: when you wake at night, treat light as something to minimize, not a tool to pass the time. Keep the room cool and dark, resist the bright screen, and if your mind is racing, a few slow breaths or jotting the thought down beats scrolling. Do blue light glasses and “night mode” actually help?
The honest answer is: a little, but they’re not a magic fix. Night-mode and blue-light-filter settings shift your screen toward warmer colors, which reduces the short-wavelength content somewhat. Studies on blue-light-filter apps show modest, inconsistent benefits — they help most when paired with lower overall brightness, not as a standalone solution.
The most reliable lever isn’t the color of the light — it’s the amount. Turning your screen brightness down dramatically reduces the melanopic dose far more than a color filter alone. So the simplest, most effective move is: dim everything in the last hour before bed. Filters and amber glasses are a reasonable bonus on top of that, not a substitute for it.
And remember — if a screen helps you wind down (a calm audiobook, a low-stakes show on a dim screen across the room), that may be a net positive versus lying in bed anxious. Light is one input among several. Falling asleep faster is usually about lowering arousal, not chasing a perfect light environment.
What about melatonin supplements — can I just take a pill instead?
It’s tempting to think you can cancel out screen light with a melatonin gummy. It doesn’t quite work that way. Supplemental melatonin is more useful as a gentle timing signal than as a sedative, and taking it while flooding your eyes with bright light is working against yourself. The simplest evening routine that respects your clock
You don’t need a perfect setup. A realistic target: in the last 60–90 minutes before bed, bring the brightness of your whole environment down. Dim the overhead lights, switch to warm lamps, drop your screen brightness, and lean toward calmer content. Overnight — especially during feeds or wake-ups — keep light dim and warm, and treat any bright screen as a last resort. That’s most of the benefit, without the all-or-nothing rule that nobody actually follows.
